Creatine helps runners in the parts of running that are short and hard — sprints, hill repeats, the finishing kick, the repeated accelerations of a football or cricket match. It does very little for steady-state pace over long distance. Whether it is worth taking depends almost entirely on which of those describes your training.

That split is not a marketing hedge. It follows directly from the energy system creatine works on.

Why the distance matters

Your body has three broad ways of producing energy. Creatine acts on the first.

A 10K or a marathon is overwhelmingly aerobic. Adding phosphocreatine to a system that is barely being used at that intensity does not make you faster over the distance. This is why studies of creatine and endurance performance are far less impressive than studies of creatine and strength or sprint work.

Where creatine genuinely helps runners

Sprint and middle-distance

100 m, 200 m, 400 m, and repeated sprint work sit squarely in the phosphocreatine window. This is creatine's strongest ground and the effect is well supported.

Repeated efforts with recovery between

Hill repeats, track intervals, and the stop-start demands of football, hockey, cricket, badminton and tennis all involve going hard, recovering briefly, and going again. The strength work around your running

Most serious runners lift, and creatine improves that work directly. Stronger legs and better tendon and muscle robustness are among the more reliable ways to stay injury-free across a season — an indirect benefit, but a real one.

The last 200 m of a race, where you are genuinely sprinting, draws on exactly the system creatine supports.

The water weight question

This is the honest trade-off for distance runners and it should not be glossed over.

Creatine draws water into muscle cells, and total body weight typically rises by around 1 to 2 kg over the first couple of weeks. For a lifter, that is a non-issue or even welcome. For a runner, extra mass is extra mass to carry over 42 kilometres, and it is not contributing to aerobic capacity.

The gain is intracellular rather than under the skin, so it does not cause the puffy look people fear — we cover that in does creatine cause bloating. But weight is weight when you are running long. A marathoner chasing a personal best has a reasonable case for skipping creatine during a race build; a 5K runner or a sprinter does not face the same maths.

What creatine does not do for endurance

To be clear about the limits, because plenty of marketing is not:

There is a research interest in creatine's role in glycogen loading — creatine may modestly assist glycogen storage when taken alongside carbohydrate — but this is a secondary effect and not a reason on its own for a distance runner to start.

Hydration, for runners specifically

Creatine increases water held inside muscle, so fluid intake should rise slightly alongside it. For a runner training outdoors in Indian conditions, that sits on top of already substantial sweat losses.

The old warning that creatine causes dehydration and cramping has not held up in research — the ISSN position stand states it does not cause either. But equally, it offers no protection. Dosing, if you decide to take it

Nothing changes for runners: 3 to 5 grams daily, every day including rest days, since it works by keeping muscle stores saturated. Saturation takes three to four weeks without a loading phase, so start it well before a competitive block rather than the week of a race. A loading phase is optional and brings forward the water-weight gain, which is the opposite of what you want close to a race.

For sprinters, middle-distance runners and anyone doing intervals or repeated sprints, yes. For steady-state distance running, the direct benefit is minimal and the extra water weight is a real consideration.

Will creatine make me slower over long distance?

It will not impair your aerobic system, but the 1 to 2 kg of extra water weight is mass you carry. Over a marathon that can matter; over a 5K it is usually offset by better training quality.

Does creatine help with sprint speed?

Should marathon runners take creatine?

It is a judgement call. During a race build chasing a time, the added weight may not pay for itself. In the off-season, while building strength and durability, the case is much stronger.

Does creatine cause cramps while running?

Is creatine banned in competition?
